Bike Maintenance…Protect your ride by keeping it clean.

Have you ever bothered to really clean the Cogset on the back of your bike?  It’s really easy and can save you $30-$50 every time you go to your local bike shop.

A week or so ago I received one of those “Bike Tune-UP” emails for Springtime, about how important it is to avoid the perils associated with a poorly maintained bike. For the most part if you ride a lot, you know if your brakes need to be adjusted, or if your ride just isn’t shifting like it used to. These are fairly simple.  But how about cleaning your bike? No, not just re-applying finish line to your chain and wiping away the excess.

Here’s what you need and how to do it.

Needed:
* Chain whip
* Lockring tool
* Degreaser
* Toothbrush
* Paper towels
* Old Tupperware dish

1. Remove the Skewer via the Quick-Release.

2.  Insert the “Lockring tool” into place.

3. Take “chain whip” and wrap it around one of the sprockets, and then use a pair of pliers to loosen the cap that holds the entire Cogset on the hub. The Pliers will turn the cap in the direction that the hub travels freely, so the Chain whip is used to hold the Cogset in place with just a small amount of leverage.

4. Simply remove the cap from the end.

5. Next, just lift the Cogset off of the hub.

6. Note the single smaller spine grove inside the Cogset.  This will be important later when you add everything back to the hub.

7. Next just add a bit of Citrus degreaser and water in a Tupperware.    Take your toothbrush and just brush away all of the crap.  This should come off very easily in the water/degreaser solution.  Note: The Tupperware and the toothbrush are now no longer useful for any other purpose, so just keep them for future bike cleaning jobs:)

8. At this point your individual sprockets will look like this and the degreaser solution will be pretty murky.

9. Before we add everything back to the hub, remember the “small spine groove” mentioned above?  Well that will need to line up with the small spine below.

10. Add each single sprocket and spacer back to the hub in the order that it was take off.  This will only fit on in one direction.  There will also most likely be a beveled edge or mark of some sort on each sprocket.  They all face the same direction.

11. Take your cap and screw it back on with the Lockring tool using your hand until it is snug.

12. Then just give it a 1/4 turn with the pliers/vice grip. Don’t over tighten.

13. Lastly just thread the Skewer back through the hub and you are good to go.

After you are done with all of this your Cogset is now clean.  It is a good idea at this point to now put some ‘Finish Line’ on the chain and let it cycle around a few times so all of the Sprockets get some lube. Note, you can also use your degreaser to clean all the grease, tar, Gu, Gel, debris off of your bike frame.

Ironman Florida (IMFL) training…7 months away

So, I’m really starting to get used to these periodization cycles that coach has planned for me.  They seem to come in 1 month cycles…1st week starts out as a recovery week, and then you build for 3 consecutive weeks.  Rest days are always on a Monday(after the long workouts on the weekends).  This will only be my 2nd Ironman(first was IMFL 2000), so I’m trying to be much smarter the 2nd time around and learn from previous mistakes. 10 years ago I had no plan….only the slight inclination that you should do brick workouts from time to time.  This is ok when you’re 25.  Looking back, I think I had done only 3 century rides with a run of about 1 hr afterwards.  Lots of other training, but I had no concept of periodization and not sure if I even wore a HR monitor.  If I did have a HR monitor, it was only so I could look down once in a while and make sure it was still beating.

So how did things go, way back when…..

As you can see above, I came perilously close to what you NEVER want to happen; and that is having a ‘RUN TIME’ that is close or longer than your ‘’BIKE TIME’.  Having never done this before, my goal was just to finish, but really, I wanted to come in around the 11:30:00.  I figured, I should be able to finish the swim in 1:15, finish the bike in 6hrs(18.5mph pace), and then do a 4 hour marathon.  Ok, so I had no idea what to expect about the marathon.  I had run 3:15 before, so I figured being tired would be worth an extra 45 min.  That was an understatement!

So what happened?  We’ll I guessed wrong. I never gave it much thought after the fact since I started concentrating on Olympic distance Tri’s.  Now that I’ve got the ‘”bug” again and a plan I can say that I didn’t have my nutrition squared away.  By the time I got off the bike, I was pretty much in a run/walk situation to each aid station.  Also, I did not understand the importance of “Brick Workouts”.

Fast forward to my March Workouts:

There’s only 1 day up there where I’m doing only one discipline.  At this point, running after the bike has become second nature.  I run after EVERY bike, even if it is for only 10 min.  As for nutrition, I’m still in the experimental stages.  Things change in your GI after 3-4 hours.  It’s one thing to get by with water/gatorade/GU for a marathon, but your body(or at least mine does)has a tolerance limit for this.  I tried Perpetuem the other day on a long ride/run and felt great.

Anyway, it’s spring time in my neck of the woods, so get out there and enjoy the weather.  Here’s a couple of pix from my area:

So after a solid recovery week and 3 solid “build” weeks, I’m ready for a day off.  This last week ended up being about 13.5 hours of workouts b/c we had to make up for last weekends fiasco:)

1st Day of Spring 2010

I absolutely love Daylight Savings time!  2 more hours of daylight means getting to bike outside and not having to stay indoors on the Trainer. Don’t get me wrong, I love my Computrainer(CT), but I just love hitting the outdoors.  I was able to hit the Tobacco Trail several times after work, this first week of DST.  What an awesome place to ride!

For the past 3 months my new Cervelo has been in the garage on the CT.  I’ve put nearly 600 miles on it using the CT, so with spring in the air, I was really looking forward to getting the Cervelo out on the road for a nice long ride on Saturday.

Fast Forward to Saturday….The forecast called for perfectly sunny skies, mid 70’s, 0 wind; just a perfect day!

The following series of events that prevented us for getting any workout in on Saturday is utterly preposterous and ridiculous.

  • My wife and I had a larger than normal number of errands to accomplish.  You can’t deny that it’s faster to crank out 45 mile on the trainer than it is to load up the bikes on the car and trek out to Jordan Lake for some decent cycling. My wife had just gotten her bike back from the shop the previous evening for some minor adjustments.  Keep in mind we had both purchased new bikes about 3 months ago and we have both solely used them on the trainer indoors.

This is important because when my wife went to the store, she had “Skewer A” and returned home with “Skewer B” on the back wheel. The problem here is that “Skewer B” does not fit the Trainer b/c there is no knob for the trainer to hold onto.

Sweet!! This means we HAVE TO ride outside on this perfect first day of spring. 

  • So I load up all the gear, bikes, etc on the car and get ready to drive out to Jordan Lake so we can both just enjoy the day with a 45 mile bike and an easy 2 mile run cool down.  Prior to leaving, I noted that since purchasing our new bikes, we only had 1 water bottle cage each.  I then noted that I never bothered to buy spare 700c tubes for my bike(previous tri bike, 10yrs old, with 650c wheels…remember way back when).

So who cares, we’ll just do a good loop out there and park the car on the loop with extra water bottles and grab them if needed.  And spare tubes…who needs spare tubes?  I mean how often do you really get a flat tire?  So we go anyway! Awesome!

So, I grabbed this photo off a quick google search for Jordan Lake b/c I didn’t have my camera handy. Anyway we were finally out of all the traffic in Raleigh, pulled off on the side of the road and READY TO ROLL!!!

  • Like I said, READY TO ROLL!!  The only problem here was that my back wheel was not READY TO ROLL.  It wouldn’t roll at all.  What the heck!  I’ve been riding this bike on the trainer for nearly 600 miles in the past 3 months and now it just doesn’t even roll.  After closer inspection I can see that the tire is actually rubbing up against the curved part of the frame.  See below how there is a uniform amount of daylight between the tire and frame.  This was not the case when we were at above location.

If you take off the wheel, you will see 2 little tiny screws protruding from the bottom bracket in the direction of the arrow by the “VROOMEN”. Just back out these screws a bit, to fix the problem.  That’s easy If I would have bothered to bring a screwdriver to Jordan Lake.  I have no idea how this happened since I just rode the bike the other day on the trainer. 

  • Ok, so scratch the long ride for today, but we can still get in a quick run while out at Jordan Lake.  That is if I had bothered to bring a lock for the bikes so they would be secure while we were out.

So there you go…Saturday end up being our Rest Day for the week.  In the end we went back to Inside Out Sports(Cary) to retrieve the skewer for my wife’s bike, get some 700c tubes, and get my back wheel spinning again.  How ridiculous is all that?  All you can do is laugh.  Next time we’ll be more prepared.

Tip: Just get all of your stuff ready to go the night before.  All your gear, water bottles, bike pump, tubes, etc.  You want to enjoy the long rides.  The best way to do that is to start out the morning with everything ready.

Today is Sunday and we’re going for a long run…….

Note: Sometimes if you follow the above tip, it just doesn’t matter.  Sometimes all the preparation in the world won’t make a difference if you are absent minded….so I just laugh it off and move on….

So with Saturday’s fiasco behind us, today’s workout calls for a 7 mile easy pace run over at Umstead State Park.

You may be asking yourself why would you start your run at Umstead, and just run around Harrison Ave by the shopping center.  Well as it would turn out through a series of unfortunate events that I would lock my keys as well as my wife’s keys in the car….CRAP!!! Yep, wallet, phone, keys, all in the car.  So I ended up having to jog over to the Kangaroo store to call AAA.  A nice African guy there was happy to lend me his cell phone.  I was very thankful for nice folks like him.  Anyway AAA was out there about an hour later to unlock the door, which took them all of 30 seconds.  The downside was that we had to skip the run b/c of lack of time and head over to the pool for a 3000yd swim.

The one good part of the weekend was that I was able to do a test swim with my new wetsuit that I got earlier in the week.  The new wetsuit rocks!  In the fullsuit I was absolutely faster than my old sleeveless wetsuit.  I swam 3000yds in 53min, and didn’t even feel like I had done anything.  More on the wetsuit in a later post.  Oh yeah, I even managed to forget my swimsuit.  Good thing this was just a test swim in the wetsuit.

John Chambers (CEO) Visits RTP

On Thursday, Cisco Systems was celebrating 15 years at the RTP, NC campus.  John Chambers was scheduled to speak at 2 of the 12 buildings on Cisco’s RTP Campus.  Having been in the industry for 10+ years now, I’ve always heard John Chambers’ name mentioned at the same time you hear the phrase “Economic Bellwether”.  That’s because, when John Chambers speaks, a lot….and I mean a lot of people listen.  So many people listen, that financial markets move based on the key phrases that he speaks.

I had never heard John Chambers speak live, so this would be a real good opportunity to check out the buzz.  After having a close call with a conference call gone awry, I hightailed it over to building 5 to get a seat.  As it would turn out, he was in the car behind me as I pulled in to the parking lot area.

So, after a quick badge check and name check, I walked right in and had a great seat right up front.  As it turned out, I wouldn’t be disappointed.  John Chambers is a great public speaker and leader.  With the current economic situation, you always wonder how things will look in the future.  Well, in RTP, things should be good. 

  • Building 1 is undergoing a $100 million renovation into a next generation data center.  It will showcase the company’s advances in cloud computing, virtualization, and other technologies.
  • Headcount is expected to increase by 2,000 to 3,000 nationwide.
  • Briefly mentioned Cisco Internet Routing in Space (IRIS) ….Very cool.
  • Also mentioned Mobile Routing (No, this is not your typical internet cafe).
  • Cool little tidbit that I didn’t know was that 5% of the headcount currently comes from NCSU!  Go Pack! 
  • Chambers will also be speaking at N.C. State and Duke this week.

When it comes down to it, John Chambers is great public speaker and leader because he genuinely seems to be likeable.  He projects a positive vibe in the room and gets folks thinking about the possible.  He is very down to earth and opened up the room for ‘ANY’ questions, and didn’t dodge any topic.  From family life, to work life balance, to economic issues, to global warming.  He answered every question, and more importantly he spoke directly to you with his answer as you can see in the above photo. 

So, then it was off to building #7 to address a much larger audience.

Building # 7 was more for fun and celebration.  Here, he showed a great sense of humor as he answered many questions.  He made it clear that he was a Duke fan(Duke lost to Maryland 79-72 the previous night)….

Anyway, after answering several questions, it was time to move on to the next part of the celebration event.  John said he would take 1 more question. He said, something to the effect of “not to put any pressure on anyone, but this is the last question before we all go celebrate…so ask a good question that will get everyone in the mood to celebrate and have a good time.”  After some searching around the room, the microphone was passed to a guy wearing a giant Maryland sweatshirt.  After the laughter ensued, John replied, well maybe I can take 1 more question after this guy….Priceless.

Computrainer 30 min Time Trial

Now that I’ve had the Computrainer for about 4 months, I have enough data to be able to look back and see how I’m improving.  This week I did my 2nd 30 min Time Trial where you’re supposed to ride at you maximum sustainable watts.  Just looking at the graph and my averages, I can definitely see that I’m improving.  My second Time Trial shows that I averaged 14 Watts more that the first time.  It also shows that my HR on my 2nd TT was 9 bpm lower than my first TT.  This indicates that I could have gone harder.

So lets break down the numbers:

Power to Weight Ratio is Power in Watts divided by Weight (Weight is typically in Kilograms.

173 Pounds = 78.47 Kilograms

163 Watts/78.56 = 2.07 (Power to Weight at 30 Min)

Since I haven’t done that many time trials I’m still feeling my way through them.  That is why my wattage is lower during the 1st 15min or so.  No need to just blow up in the beginning and Bonk before you even reach 30 min.  Anyway, I found a couple pretty cool bike calculators the other day.

Ironman Florida (IMFL) training…8 months away

February was a great month in terms of building consistency.  Other than missing the 1st workout of the month I was able to follow my training plan exactly.

  • Swim = Blue
  • Bike = Brown
  • Run = Red
  • Orange = Lift
  • Green = REST

My Monthly workouts for Feb in review are below:

As you know, it’s all about the bike…And biking is what we’ve been doing a lot of lately.  Specifically the last 2 weeks of Feb were a marked increase in Bike volume.  This past week was ~ 130 mile on the bike, whereas the last week of January was only ~ 60 miles.

Feb 20th Workout:

40 Miles at EA/low MAF(140 bpm) with 5 x:

  • 120 sec at 95 rpm
  • 90 sec at 70 rpm
  • 30 sec at 90 rpm
  • 60 sec at 60 rpm

Feb 27 Workout:

40 miles at EA/low MAF(140bpm)

Oddly, the hardest of the 2 workouts was yesterdays workout.  It’s somewhat of a mental challenge to just spin on the trainer for 40 miles with nothing to look forward to and no goal other than just completion.  Since this was the case I threw in a 2 min hill at each 45 min interval just to get out of the aero bars and get my butt off the seat for a bit.  This seemed to help quite a bit.  The first workout on Feb20 was probably tougher physically, but mentally it was more fun b/c of the challenge and breaking up the monotony.

So, since IMFL is a really flat course, I know I will have to come up with something similar.

Total Mileage as you see below has really jumped over the past month, but this is mostly just an increase in bike mileage.  Oddly, if you look back to Sept, Oct, and Nov, it almost looks like I was doing nothing in comparison.  However, this is when I was training specifically for the Marine Corps Marathon.   A 26 mile long run is not easier than a 30 mile bike workout:)

A better gauge is this Training Load graph below.  The long runs jump right out into the ‘Epic’ category, along with the fatigue level.  I’m not sure why it is called Epic.  The bluish area is supposed to represent your overall fitness level, so this seems to be a more accurate representation of my current state. Oddly, this little graph has been quite the unexpected motivator.  I keep finding myself looking to make sure that my bluish area(fitness level) continues to grow.

The downside of not getting enough recovery is that your fatigue level starts to skyrocket as you can see above.

  • Blue = Fitness

  • Brown = TRMP (Workout)

I use Sport Tracks to track all of the important workout details.  It’s a great App and it’s free!  I’ll do a better write up on this at some point. I’ve had a pretty solid 6 weeks of building, but over the last 1-2 days my fatigue is starting to set in.  Good thing that tomorrow is a rest day.

Anyway Spring is around the corner, and DST IS ONLY 2 WEEKS AWAY!!!

Ok, so maybe 1 more batch of Winter is in store, but not holding my breath…

2010 Lifetime Fitness Triathlon Challenge

The day started with a quick Warm-up. My warm-up started by warming up the car and clearing the driveway.  Grabbed a quick Drink/Gu and we were off to the race site…..(Lifetime Fitness)

The Swim consisted of an easy 800 yds.  This is essentially 32 lengths of the pool….So 14:38 later, I was headed to T1

T1 end up being longer than expected.  It turns out that there were a ton of people at the gym so it took almost 15 min to get changed from the pool and find an open bike.  With the following guidelines:

  • Bike – Indoor stationary bike(1 hr time limit, HR must stay in 139-145bpm)

I was able to get through 17.13 miles in 60 min, while keeping my HR Avg around 140.

Off to T2…!

Woops, looks like I went over 145 bpm 2x.  That’s going to be a 5 sec penalty for each.

  • Run – Indoor treadmill (must stay at E-pace, which means real slow/easy…like 10:30pace)

With the above parameters in mind, I was able to get through 3.32 miles in 35 min at 10:30 pace, keeping my HR at 140.

So at the end of it all, I had a time of 1:49:38 worth of exercise, plus a 10 second Penalty.

Totals:

  • Swim 800 yds
  • Bike 17.13 miles
  • Run 3.32 miles

The point of all this is not to think that I am anywhere near being ready for Ironman FL in Nov, but rather to continue building each week and keeping my body familiar with the 3 elements of the race.  Throwing in a short indoor race simulation may seem ridiculous to some, but hey it’s February, and helps mix things up a bit. You’ve got to have fun with it.

The next 2 weeks, we step up the intensity a bit!

Let it snow

Last night snow moved into the area again, which is just really odd for Raleigh.  We have had 3-4 decent snows this year.  Anyway tomorrow calls for a triathlon race simulation to continue my Ironman training for IMFL in November.

As you can see, this week(10) is an easy Race SIM week, so the workouts have all been pretty easy. Even the Race SIM should be cake….S-800, B-1Hr, R-35. Since I have not done a triathlon of any kind in 5+ years, I am going to call this my “1st unofficial Triathlon of the Year”.  This will be an indoor event and the will race start Saturday Morning around 10:00am.  The race will be called the 2010 Lifetime Fitness Winter Triathlon Challenge…or something else clever.

Ironman Florida (IMFL) training…9 months away

Since signing up in November, I am now starting my 4th month of training.  January was a pretty tough month from a consistency standpoint.  Due to things outside of my control, priorities dictated that I had a couple of 3 day periods of missed workouts.  So I just did the best that I could with the time that I had.

  • Swim = Blue
  • Bike = Brown
  • Run = Red

I had to make the following trip 3-4 times just to get a lot of odd/ends completed.

January in NC is typically not too cold, but this year has been an exception.  The Lakes don’t normally freeze, so it’s pretty cool to see when they do. Running when it is 20 degrees outside can really test you mentally.

Then Mother Nature just starts playing mind games with you and throws in a snow/ice storm. The snow is actually not too bad to run on, but you should see it when the ice just glazes over everything.  At this point, most of my workouts have taken place inside the garage or at the gym.

Below is my odd workout for the month.  My workout was supposed to consist of a 1 hour bike at EA pace(125-138bpm).  Sounds easy enough.  I was on the trainer, indoors, just cruising. During the first 30 min my HR just kept spiking out of my EA zone. What gives? I reduced my cadence, my overall power output, yet my HR still kept creeping up. About the time I reach a frustration point(30min), my wife, who is on the trainer next to me, stops her workout and turns off her HR monitor.  And just like that, my HR disappears and comes back with normal output.  Somehow my trainer was picking up her HR monitor for the better part of 30 min.  And that is the reason it is a good idea to have a coded HR monitor.  Anyway, just though the graph was interesting.

My favorite workout over the past month was the following:

1:10 at EA(125-138) with
:2 min stand at 60rpm
:3 min seated at 90rpm
repeat 5 times
:5 min stand 75rpm
:5 min recover
repeat 2 times

This workout is SO much better than just spinning for 1:10minutes.  The time fly’s by since you’re keeping up with all of the intervals, etc…I suck at hills, so hopefully my results will improve throughout the year.

Other than the cold weather, it seems like it has rained every day for the past month.  Even though it is only early February, I am looking forward to warmer sunnier days because I know a great place for some open water swim workouts!!

Kindle DX Review

I recently took the plunge and bought the Kindle DX (Global Wireless) from Amazon.  Most of the books I read are typically 1000 pg technical reference type books that just take up too much room and are cumbersome to haul back and forth from work to home.  For me, the benefit is having pretty much all of my reading material on a device that is no larger than a National Geographic magazine.  I can search a keyword or phrase in 1 book or all of my books at the same time.  This technology could be a huge benefit for college students, business travelers, or just anyone with too many books and not enough space(like me).

The hardware

About 1 month after pre-ordering the Kindle DX (Global Wireless), a small little box arrived in the mail.

Here are some different views that you may find helpful.

Now that I’ve had the Kindle DX for a couple weeks I thought I would share some of my own findings:

  • Download time for the local newspaper (The News & Observer)….about 1 min. Noticed that the daily and the Sunday paper are both $.50….Bonus!
  • Download timer for a larger 1000+ page book with diagrams, etc….(Cisco Press) ….about 10 min.  I should note that I purchased the Cisco Press as I was leaving for work.  The Kindle DX was on the passenger car seat downloading while commuting to work.  About 10 min into my commute I looked down and saw the new book.

  • Download time for a small 400+ page book was only 30 seconds…..The Art of War, by Sun Tzu.
  • Reading PDF files is a snap.  Just drag the PDF file via USB from your PC to Kindle. Or you can email a PDF file to your Kindle for a fee….$.15 per megabyte while inside the U.S. wireless coverage, $.99 per megabyte outside the U.S. Password protected PDF files are not supported.  You can rotate the Kindle to view the PDF file or any page horizontally if you like. This seems especially helpful if you are reading diagrams, flowcharts, etc…

  • Text-to-Speech function: I would give this an OK, though I probably won’t use it much.  The voice is not like the narrated voice of an audio book.  The voice is similar to that of the turn-by-turn directions you may have on your GPS unit in your car. It’s kind of a choppy,mechanical sound, that will sometimes mispronounce words from time to time….but it’s just fine if you’re just wanting to get the gist of a newspaper article.
  • Dictionary: Awesome!  Just put the cursor in front of the word, and the Kindle displays the definition instantly at the bottom of the page.
  • Weight: Some people say the Kindle DX is heavy.  It’s not heavy…certainly not heavier than a book.  18.9 ounces.
  • Bookmarks/Notes:  Very easy to add and search on for later reference.
  • Kindle DX automatically bookmarks your last page.  You can power off, power on, and pick up right where you left off.
  • Search function: Locally, Kindle Store, Google, Wiki, Dictionary, Notes.  Simply start typing a word or phrase and a box pops up at the bottom of the screen.  Click search within any of the above sections and a list of results appears.

  • Samples: You can get a sample download of a book/newspaper, etc for free to make sure it is what you want before buying.
  • Accessing the Web:  This function is still in experimental stages, and really only useful on websites with mostly text based content.  Flash animations, etc are not supported and do not show up.  This will work ok in a pinch, but your browsing will be better on your laptop or Smartphone.

Overall, I would give the Kindle DX 4 out of 5 stars.  The price at $489 from Amazon is pretty steep.  The browser needs some work.  Hopefully in the future, the browser will include flash animation, so most websites will not be so cumbersome.  I can’t really say anything negative.  The screen resolution has amazing clarity.  All of the search functions, menu changes, and page turns are very responsive.
